WNBF 9 WEEKS OUT
Some of you may want to know how's my progress. Most of my friend tells me to up date my photo. Firstly before I update my photo let me inform that currently I'm eating, sleeping and training in Melbourne. Currently its winter season and in winter people here eat so much and so do I. For my contest prep in Malaysia I consume a moderate amount of carbs whereby here I consume double or triple the amount.

MASS GAINER
Yes, Yes.. We all have the issue to gain lean muscle mass somewhere in the year. Most of the problem that we occur would be gaining so fast on weight but not on size or gaining on size but mainly fats, sound familiar ?
Few methods to solve this problem:-
1. Eat mass food to be massive
2. Train massively heavy to gain mass

EAT BIG TO BE BIG
From my past experience, most people would say to me "you should eat more to be big". That phase to me is like a green light for having lots of fast food so I did. Not knowing that eating dirty calories would make me BIG/FAT. This method help me to gain from 75kg to 85kg less than two month without knowing what weight am I gaining. I've used this method in my off season and towards to my competition preparation it took me more than 6 month to lose those fatty weight and yet I am still carrying lots of body fat on stage. For the following year I try to eat big meals and clean. Most of my calories come from oats/pasta/waxy maize/ good fats. From this method I gain slowly but lean. I gain 8kg from 70kg to 78kg in about six to 8 months, slow but keeping my self in a low body fat. Provided with the right knowledge/ food menu, I wasn't that stress preparing for that year competition. It took me around 10week to be in a good condition and lose a minimal amount of mass.
Most Common Mistake On Gaining Mass
1. NOT eating enough
2. NOT eating enough healthy clean food
3. Scared of carbohydrate
4. Too much cardio
5. Too much machine use
6. Not enough rest/recovery time
Conclusion, get the fact right from the right person and stick with clean calories even tho it is slow.

Everybody knows train like an animal to be a beast. Most of the methods of training should come from compound movement instead of isolation. Whats the difference between compound and isolation?
Compound - Workout that involve more than one muscle group
Isolation - Workout concentrate in that one group of muscle.
Compound exercises are movements that use multiple joints at one time. When you perform compound exercises, more muscle groups are recruited and used per exercise. Exercises that isolate certain muscles and muscle groups do have an important role in fitness, especially for advanced lifters. However, if your schedule calls for reduced exercise time, compound exercises are the way to go. Example of compound workout are squat, deadlift, barbell row, dumbell chest press and etc. Try to keep the ego at home while doing the compound, the goal is to execute a good and perfect form with this compound movement workout.
Find the right Mass Gainer
So, which is the best mass gainer for you. Firstly, an individual should know which category they belong to.
# Ectomorph - naturally skinny and has a hard time gaining weight (both muscle and fat).

As for me, I belong in endmorph category. I gain easily in less than 8 week but for contest I have to be in a dieting phase about 10 to 12 weeks out from the contest. For extomorph it is best to consume a mass gainer/weight gainer high in calories and sugar. Don't be afraid of gaining fat or getting diabetics cause it is hard for you to gain fat from consuming a single serving of weight gainer. After a workout an individual need to consume high glycemic carbs/ sugar to stop them to be in a catabolic state so sugar for post workout is recommended. Try to find Gainer that is above 800calories, 40gram protein, 16gram sugar, 150gram carbs.

Stacks & Micronutrient
Before I provide my "secret" stacks and nutritional diet, how can an individual know how much protein should they consume. Every athlete has different ration towards their diet from bodybuilder to distance runner up to trauma recovery.
Now I'm in bulking and dieting at the same time so I'm consuming around 170grm protein up to 270grm per day. Personally I would suggest others to cycle the protein intake from the lowest amount to the highest weekly because to burn fat most competitive bodybuilder cycle their carbs intake to play around with the calories. Example, high carb day usually goes with low protein consumption and low carb goes with high protein.
Next, most of my protein comes from chicken breast oven and tuna/salmon in can.

My meal of the day goes like this :-
As the competition get closer I increase my cardio from 3 to 6 times a week. To fasten the fat burning process and keeping the strength and focus I used N.O with Thermogenics products like caffeine, L-carnitine and Yohimbine.
If doing a long duration of steady pace cardio ain't working anymore, try to change it to HIT (High Interval Training) surely it help the fat burning effect.
I would also suggest to have a single cheat meal every 10day, reason it will help to reset the metabolic rate and also to cheat the body to digest more calories after consuming the cheat meal.

Back Into It
I've taken two weeks break from my strict diet and training due to time, unstoppable event and giving time for my body to rest. Yes, as a competitive bodybuilder we have to understand our body very well. Imagine this, been training for months after months and 12 weeks of strict diet to dialed into the perfect condition so just give the body a break at least for a week or two.
Currently, I'm training in Melbourne Australia. Still thinking which gym should I join. I have 30 free visits to any Fitness First in Australia. My first choice would be doherty's gym located about 20min away from my place.

Taking A Short Break
Competed in 2 state competition and manage to grab runner-up title for both. I have been dieting for more than 10 weeks not including to achieve my own personal goal, total would be 20 weeks. Imagine this for 20 weeks I have to eat the same food with the same method of cooking at almost the same time daily basis. Sound lifeless and boring right ? NO !!
Honestly speaking, I enjoy dieting so much buuuttttt I hate the part when I have to start diet. In the beginning it is so hard for me to switch from Whole meal bread, quick cook oat, peanut butter, Flying Chicken Sandwich to sweet potato, wheat bitx and steam chicken/ boil chicken. Once I manage to execute my diet in the 6 - 8 week period than everything is so easy.
Now I'm back to a normal eating habbit with very- very high carbs and my weight shoot up from 69.4kg to 76.5kg in 4 days. In bodybuilding this is what we call rebound whereby the body will tend to absorb anything in the body rapidly. So don't be surprise to see some bodybuilder they look good on the contest day and look like a balloon 3 to 4 days after the contest.
Than again, there's always a safer way to gain, that is monitoring the weight. Gaining slowly after the contest. I will start back on my diet by tomorrow, so follow me to another journey for my international competition held in Melbourne..

After the MR.KL 2010 contest and achieving runner up, that wasn't enough. I train twice harder and struggle a lot with my diet. I only manage to train for 3 days for MR.SELANGOR reason was if a person train up to the competition day the body will tend to hold a little extra water and the muscle won't fully recovery and also the muscle striation won't be visible.
I have a very strong believe and 100% confident that I will bring back another title from MR.SELANGOR and this time as a champion for Light weight category. On the day it self, my mentor helped putting on the colour on me and also motivate me from the beginning up to the end of the show. Thank you again SAM ADNAN.

MR. Selangor 2010
I'm 4 days away from MR.Selangor and still will be competing under Light weight Category 65kg-70kg. Trying something new this time, zero carbs and will be shit load in a larger amount. Sodium is still very high up to Thursday.
Haven't been training with zero carbs for a very long time, the last time I recalled was back in 2007 that was my preparation for MR.South City Plaza and still competing under junior category. The thing about training with zero carbs before contest is it will empty the muscle glycogen and as we eat or load back the carbs, it will tend to absorb more. So why do I always look flat when competing back in 2007 and the answer was because I'd been consuming zero carbs for more than 2 month because the info that I get from a friend of mine was rubbish.
I only manage to understand my body after so many error. It could be easier if I could learn from some one else but most of the info that I got was all wrong and was ridiculously lame, thank you for acting like you know them and giving those info to me.
My journey to each and every competition with my training partner/colleague/buddy was very awesome. We learn, we try, we fix and we manage to achieve that look that we want. Keep it up and MR.Selangor here we come.

Pre-Contest Supplement

For my prep towards MR.KL 2010, I'm using AMINO 2222 form OPTIMUM NUTRITION and still consuming up to MR.Selangor. In a day I consume roughly from 12 to 15 tablet and the total amount of protein will be 24grm to 30grm it. I also consume 2 to 3 serving of L-Glutamine from Dymatize in a single day.

Those are what I consume up to contest, now on the contest day it self I consume 3 serving of Waxy Maize Starch from Primafore to replenish my muscle glycogen and also pull the water and nutrient in the muscle fast.

STEP UP


Post 2 days from MR.KL 2010, and I manage to get second for my category. Not so surprise to me because I've struggle my self with my diet and gruesome training. Day in and Day out from the gym. My secret was training twice a day not including morning cardio. Sound insane and lifeless, CORRECT but the end result make them speechless.
I'm back on my diet and training due to another upcoming competition 5 days from now. I can't make my self bigger nor larger but I could sharpen my week point that is my glutes striation, abs separation, arm and delts striation. I hope my last leg training today will gives me a dipper cut on my quads and hamstring.

2010 MR.KL
3 DAYS out to MR.KL. Its going to be my first show for this year. Lots of changes towards my diet and training compare to last year. Last year was a total mess up, wasn't even competing for the right category and seldom train my glute and hamstring.
I've drop my weight to 68kg where by last year was 72kg. Lose a few kg doesn't mean I lose muscle, I'm in a better condition compared to last year.

1 Week Out
7 Weeks of Diet and 42 days of training in this 7 weeks. 1 Week to go to see what I have change toward my physique. Some say I have no life and most people tell me to get a life. A. I might go for a movie to catch Alice in Wonderland or maybe KL Drift 2 or I might go for a drink or 2 with friends but I ain't that PUSSY enough to do so. MEAL of the DAY

I'm in my second week of diet, still consuming moderate amount of carbs and slightly high on my protein. I only consume protein every morning for my breakfast and on my cheat day.
CHEAT DAY - happen only in a day every 4 to 5 days of diet. On cheat day I'll consume clean carbs almost on every meal. The reason why I have a cheat day is because after 4 to 5 days of diet my body tend to be tired due to lack of calorie and chances of me getting injured from my heavy duty training are higher.

FOOD SUPPLY
I eat minimum at least 5 times a day, sometime it will go up to 7 time. Imagine how much meat I consume in a day, and also the cost. Actually my expense on my food in a month cost less than RM 650. Here's the thing, I didn't purchase my food supply from all those hyper market instead, I myself go to Selayang wet market weekly basis. Its cheap and fresh too. Located just beside Petronas

10 WEEKS OF DIET
LIFE - Everybody has their own way to appreciate and enjoy life. We may go for holidays to see what is out there, we may go for drinking, dinning cracking or what so ever that will pop up in our mind but there is one thing that keep us going in life, that is achieving our god damn GOAL !!
Now I'm challenging my self by trying to achieve my goal in 10WEEKS time. Currently I'm standing roughly around 76kg with 20%bf. My target goal end at 27April 2010 but here's the catch, I intend to be heavier with target less than 10%bf. Here's my progress on 2nd MARCH 2010, that is the first week of my challenge.



As you can see I have so many space to improve partly at my weak area such as my arm, chest, shoulder and abs. What I will try to do is to bring up my traps higher, higher peak for my biceps and tighter waist. So many kinds and methods of training that I can apply to fix this lagging body parts. I shall use more compound workout training to increase my mass for the first 5 weeks and combination of compound and isolation to give better muscle fullness and striation for the following week. Embark with me on my journey to extreme physique !!
